What is eccentric loading?

Eccentric loading is the coaching term for training the lowering phase of a lift on purpose, the part where a muscle works while it lengthens. This glossary entry explains what eccentric loading is, how it differs from the concentric and isometric parts of a rep, why the lowering phase builds strength and size, the main methods coaches use to train it, and how to program it as tempo inside a coaching app.

the short answer

Eccentric loading means putting a muscle under tension while it lengthens, which is the controlled lowering half of almost every lift rather than the phase that drives the weight up. Think of the slow descent as you lower the bar to your chest in a bench press, or the way your quads control your body on the way down into a squat. The muscle is still working hard, but it is resisting and braking the load instead of moving it. Training this phase on purpose, with a slower tempo or heavier negatives, is what coaches mean by eccentric loading, or eccentric training.

Every rep a client performs is built from up to three kinds of muscle action. Eccentric loading targets one of them on purpose, so it helps to see all three side by side. The difference is simply what the muscle is doing to the load: moving it, holding it, or lowering it.

Eccentric The muscle produces force while it lengthens, braking and controlling the load instead of moving it. Lowering yourself slowly back into a chair, or walking downstairs. The "down" phase, such as lowering the bar to your chest under control.

In short, the concentric lifts the weight, the isometric holds it, and the eccentric lowers it under control. Because the eccentric is the phase where a muscle can handle the most load, it is the part coaches deliberately slow down or overload when they want more from a set. Why eccentric loading matters.

Slowing down or overloading the lowering phase is not just a way to make a set feel harder. The eccentric has a few properties that make it genuinely useful in a program:

  • -Higher force capacity. A muscle can control more load while it lengthens than it can lift concentrically, on the order of 1.2 to 1.5 times as much. The lowering phase is where you can expose the muscle to the most tension for a given exercise.
  • -A strong growth stimulus. Because eccentric work lets you accumulate tension and mechanical work, it is a reliable driver of hypertrophy. Adding a slow negative raises the quality of a set without always reaching for heavier loads.
  • -Better control and technique. Owning the descent teaches clients to stop dropping the weight, which cleans up form on the main lifts and makes each rep count toward progressive overload.

Slow, heavy eccentrics are also widely used in rehab settings under clinical guidance, particularly for tendon issues such as Achilles and patellar tendinopathy. That is a clinical use, not general programming. If a client has tendon pain, the right move is to refer them to a physiotherapist and keep their training within what they can do comfortably, rather than copying a rehab protocol into their plan.

Ways to load the eccentric.

There are several ways to put more emphasis on the lowering phase, from a simple tempo cue to specialist equipment. Most clients only ever need the first one, and the last is for advanced athletes coached in person.

Method How it works When a coach uses it
Tempo eccentrics Slow the lowering phase to a set count, such as a 3 to 4 second negative, using normal working loads. The default way to add eccentric emphasis for any client. Easy to write into a plan and easy to track.
2-up, 1-down Lift the weight with both limbs, then lower it with one, so a single side takes the whole eccentric. To overload the eccentric on single-joint machine work like leg curls or calf raises, with no extra equipment.
Eccentric-only negatives A partner or the machine resets the weight to the top, and the client only performs the controlled lowering. To keep loading the negative once the concentric is spent, or on moves a client cannot yet lift, such as chin-ups.
Flywheel An inertial flywheel device stores energy from the lift and pulls back harder through the lowering phase. When the equipment is available and the goal is high eccentric force. Common in sport-performance settings.
Supramaximal eccentrics (advanced) Load the bar above the concentric one-rep max and lower it slowly, always with spotters in place. Advanced strength athletes only, coached in person. Never program this for a remote client.

Whichever method you choose, start conservative. Eccentric emphasis produces DOMS out of proportion to how hard the session felt, so a client can walk away thinking it was easy and then be very sore two days later. Introduce slow negatives on one or two lifts, keep the volume modest for the first week, and give the muscle time to adapt before adding more. How to prescribe eccentric tempo in a coaching app.

You cannot stand next to a remote client and count their descent, so eccentric work has to be written into the plan clearly enough that it survives on its own. In a coaching app you do that with tempo notation attached to the exercise, where the client reads it at the moment they lift.

Write the tempo in the builder

Add the four tempo digits next to the exercise in the workout builder, for example 3-1-1-0 for a three second lower. The first number is always the eccentric, so it is the lever you reach for when you want more from the lowering phase. Our tempo calculator shows what each notation does.

Put the cue on their screen

A number on its own gets ignored, so pair it with a short note: lower for three, no bounce, then drive up. The client sees that cue in the app next to the exercise demo, which is exactly where it needs to be to change how they actually move.

Progress it on purpose

Only add eccentric emphasis where it has a job, and change one thing at a time. Track how a client recovers from a slow-tempo week before you lengthen the negative or add load, so the plan keeps moving forward instead of burying them in soreness.

Done this way, eccentric loading stops being a gym trick and becomes something you can deliver at a distance: a clear tempo, a plain cue, and a progression the client can follow on their own screen. Prescribe it deliberately, watch how each client recovers, and let the lowering phase do the work.

Are eccentrics better for muscle growth?

Eccentric training is a strong driver of muscle growth, but it is not magic on its own. The lowering phase lets you load a muscle heavily and accumulate tension, which supports hypertrophy, and research tends to show eccentric-focused work at least matches concentric-focused work for size. What actually grows muscle is training hard enough, close enough to failure, across enough hard sets over the week. Use eccentric emphasis to raise the quality of those sets, not as a replacement for sensible volume and progression.

Why do eccentrics cause more soreness?

The lengthening contraction places high tension on muscle fibers while they are being pulled long, which causes more of the small-scale muscle damage that leads to delayed onset muscle soreness, or DOMS. Eccentric-heavy sessions are known for producing soreness out of proportion to how hard they felt at the time, often peaking a day or two later. It settles as the muscle adapts, which is why you start conservative and build eccentric work up gradually rather than all at once.

What does a 3-1-1-0 tempo mean?

A tempo like 3-1-1-0 is four numbers, each a count in seconds for one phase of a rep, in this order: the eccentric or lowering phase, the pause at the bottom, the concentric or lifting phase, and the pause at the top. So 3-1-1-0 means a 3 second lower, a 1 second pause, a 1 second lift, and no pause at the top. The first number is always the eccentric, so this tempo puts the emphasis on a slow, controlled descent. Are eccentrics safe for beginners?

Controlled eccentric work is not only safe for beginners, it is one of the first things a good coach teaches, because learning to lower a weight under control is the foundation of clean technique. What beginners should avoid is aggressive eccentric overload such as heavy negatives or supramaximal loads, which produce a lot of soreness and need close supervision. Start with a modest tempo like a 2 to 3 second lower on the main lifts, and save the advanced methods for experienced clients you can coach directly.
