What the thermic effect of food actually is.
Eating is not free. Your body has to break food down, absorb the nutrients, and store or use them, and all of that costs energy. That cost is the thermic effect of food, sometimes called diet-induced thermogenesis. It is one of the three ways you burn calories in a day, alongside your resting metabolic rate (the energy to simply stay alive) and the energy you spend moving. Of the three, TEF is the smallest slice, but it is the one most sensitive to what a client chooses to put on the plate.
For most healthy adults on a mixed diet, TEF works out to roughly 10 percent of the calories eaten. So a client eating 2,000 calories a day spends somewhere in the region of 200 of them just handling the food. That share moves with the makeup of the diet, which is the part that matters for coaching: two meals with identical calories on the label can leave a client with slightly different amounts of usable energy, depending on how much of each one is protein, carbohydrate, and fat.

Not every macronutrient costs the same to process. Protein is expensive, carbohydrate is cheaper, fat is nearly free to absorb, and alcohol is high but variable. The percentages below are the share of each macronutrient's own calories that the body spends handling it.

200 calories of chicken vs 200 calories of butter.
Take two foods with the same number on the label and follow what the body actually keeps. Lean protein like chicken breast carries a thermic effect around 25 percent, so of 200 calories eaten, roughly 50 are spent processing it and about 150 are left to use. Butter is almost pure fat at roughly 2 percent, so of the same 200 calories only about 4 are spent and around 196 are left. Same label, but close to 46 calories apart in what lands.
One meal, that gap is small. Across a day of protein-forward choices it adds up to a modest edge, not a transformation. It is the honest version of the idea that a calorie is not always exactly a calorie once your body has paid to process it. Higher-TEF swaps you can hand a client.
None of these are fat-burning foods, and it is worth saying that out loud. They are ordinary upgrades that lean toward protein, fibre, and less processing, which nudges the thermic effect up a little and, more importantly, tends to be more filling. Keep the framing modest: the swap is a good idea for several reasons, and the extra burn is the smallest of them.

It is a small, real reason to lean toward less processed food, sitting on top of the bigger reasons of fullness and nutrition.

Here is the line to hold with clients: the thermic effect of food is a genuine, measurable thing, and it is not a weight-loss strategy. Shifting a typical day toward more protein and less processed food might add somewhere in the region of 50 to 150 calories a day of extra burn. That is useful at the margin, and it is nowhere near a substitute for an overall calorie deficit. Anyone selling metabolism-boosting foods, thermogenic snacks, or fat-burning meals is inflating a small effect into a promise it cannot keep.
Where protein actually earns its keep
If the extra burn is the small prize, the real reasons to push protein in a deficit are satiety and muscle retention. A protein-forward plate keeps a client fuller for longer, which makes the deficit easier to hold without willpower running out by evening. And adequate protein while dieting protects lean mass, so more of the weight lost comes from fat rather than muscle. Those two effects dwarf the thermic bonus, and they are what you should lead with when a client asks why you keep nudging their protein up.

When a client wonders why you keep steering them toward protein, TEF is a tidy way to say their body pays a little more to process it, on top of it being more filling. It makes the plan feel logical rather than arbitrary, which helps adherence.
Why convenience calories bite
Ultra-processed food tends to leave more usable energy than the same calories from whole food, and it is easier to overeat. TEF is part of why a client who eats mostly packaged food can feel stuck at calories that look fine on paper.
Cooling the hype

Frequently asked questions about the thermic effect of food.
Can I calculate my thermic effect of food?
You can estimate it, not measure it exactly. For a mixed diet, a rough rule of thumb is that the thermic effect of food is about 10 percent of the calories you eat, so someone eating 2,000 calories spends roughly 200 of them just processing that food. It shifts a little higher on a protein-forward day and a little lower on a fatty, heavily processed one. It is an estimate for context, not a figure precise enough to plan a diet around.
Is the thermic effect why high-protein diets work?
It is part of the picture, but the smaller part. Protein does have the highest thermic effect of the macronutrients, so a protein-forward plate does net slightly fewer usable calories than a fatty one of the same label size. But the reason high-protein diets tend to work is mostly that protein is filling, so clients eat less overall, and that adequate protein protects muscle while they are in a deficit. Do spicy foods and coffee raise how many calories I burn?
A little, and only for a while. Caffeine gives a small, temporary lift in resting metabolic rate, on the order of a few percent for a couple of hours after a normal dose, and capsaicin from chilli has a modest, transient effect too. These are real in a lab, but the day-to-day total is tiny and it fades. Black coffee and spicing food up are fine habits for other reasons, and a client can enjoy them, but neither is a weight-loss tool. If a client is counting on hot sauce and espresso to shift the scale, the honest answer is to point them back at overall intake.
Does chewing food more burn extra calories?
Barely. Chewing itself costs a trivial amount of energy, far too little to matter for body composition. Where slower, more thorough eating helps is on the other side of the equation: it gives fullness signals time to arrive, so people tend to eat a bit less and notice their food more. So encourage a client to slow down for appetite and digestion reasons, not because the jaw work burns calories. The number there is a rounding error.
Alcohol has a high thermic effect, so is it a smart calorie source?
No, and this is a place to be clear with clients. Alcohol does have a high and variable thermic effect, but it still delivers usable calories, it tends to lower inhibitions around food, it disrupts sleep and recovery, and it does nothing useful for a training goal. A high thermic effect is not the same as a free pass. Treat alcohol as calories a client can choose to spend on enjoyment, budgeted into the week, not as a clever macronutrient to lean on.
Does eating more small meals raise the thermic effect of food?
No. The thermic effect scales with how much and what you eat across the day, not with how many times you eat. Six small meals and three larger ones of the same total calories and macros produce about the same total TEF. Meal frequency can still matter for a client's hunger, energy, and routine, so let those decide the schedule. But spreading the same food across more meals does not unlock extra burn, and it is worth saying so before a client rearranges their whole day chasing a myth.
