What is ballistic stretching?

Ballistic stretching is the old-school bounce-to-touch-your-toes approach, and it is the one modern coaching has largely moved away from. This glossary entry explains what ballistic stretching is, how it differs from static and dynamic stretching, why the bouncing carries extra risk, who should steer clear of it, and the safer warm-up alternatives to program instead.

Ballistic stretching is a form of stretching that uses rapid, bouncing movements to force a joint past its normal range of motion, relying on momentum instead of a controlled, held position. Think of bouncing at the bottom of a toe-touch to reach a little further with each rep. Because the bounce can carry a muscle beyond what it can safely control, ballistic stretching is generally not recommended for warming up, and dynamic stretching has replaced it as the standard choice.

The three types differ in how the muscle is loaded and when they belong in a session. The quick version: dynamic stretching warms you up, static stretching builds flexibility afterwards, and ballistic stretching sits apart because it adds momentum most people cannot control safely.

The reason ballistic stretching fell out of favour is a reflex. When a muscle is stretched quickly, the body responds with a protective contraction (the stretch reflex) that actually tightens the muscle you are trying to lengthen, so the bounce works against itself while adding strain. Dynamic stretching gets the same joints moving through their range without triggering that response, which is why it is the go-to in a proper warm-up.

Who should skip ballistic stretching, and what to do instead.

For most people, most of the time, ballistic stretching is not worth the risk. It is best avoided altogether by:

  • -Beginners, who have not built the control to manage a bouncing load.
  • -Older adults and anyone with joint instability or reduced tissue tolerance.
  • -Anyone recovering from a recent muscle strain, sprain or other injury.
  • -Anyone stretching cold, before the muscles and joints are warm.

The safer path is simple. Use dynamic stretching to warm up before training and static stretching to work on flexibility afterwards. Both cover the range of motion you are after without the momentum that makes ballistic work risky. The narrow case where fast, springy movements make sense is not really stretching at all, it is loaded, sport-specific plyometric and drill work for trained athletes, built up gradually and coached in person.

If a client has pain, a history of injury, or a medical condition affecting their joints, that is outside general training advice. Refer them to a physiotherapist or doctor rather than guessing, and keep their mobility work gentle and controlled until they are cleared.

How coaches handle stretching with remote clients.

You cannot spot a client bouncing into a stretch through a check-in form, so the safest move is to prescribe the right thing from the start and remove ballistic work from the menu unless there is a specific, supervised reason for it.

Default to dynamic

Cue the tempo

Write mobility drills with a slow, controlled tempo and a clear rep count in the exercise notes, so "controlled, no bouncing" is on the screen next to the demo the client watches.

Warm the lift, not the stretch
