As a reference point, an 80 kg person with a 15 kg pack at 3 mph on flat pavement burns roughly 330 calories per hour - about 14% more than the same walk unloaded - a 5% incline adds roughly 60%, and a 10% grade about doubles it.

The math: what carrying load actually costs.

US Army researchers led by K. B. Pandolf published the load-carriage equation in 1977, and it remains the standard model for predicting the energy cost of walking under load. It has four moving parts: a base cost for standing with your bodyweight, a load penalty that grows with the square of the load-to-bodyweight ratio, a locomotion cost that grows with the square of your speed, and a grade term - all multiplied by a terrain factor, from 1.0 on pavement up to 2.1 on loose sand.

Two practical consequences fall out of that math. First, load is gentler than it looks at light weights and harsher than it looks at heavy ones: because the load term is squared, going from 10 to 20 kg costs far more than twice the penalty of 0 to 10 kg. Second, grade and terrain dominate everything else: a 5% incline adds around 60% to the burn, a 10% grade doubles it, and loose sand alone adds roughly 70%. If you want a bigger session, changing where you walk beats stuffing more plates in the pack.

Does rucking burn more calories than running?

Per minute, usually not - easy running costs more energy than most rucks.
