Macros are a rough starting split: protein is held at 30% of average calories on both day types, fat sits near 30% of rest-day calories and about 22% of training-day calories, and carbohydrate fills the rest. Adjust protein to the client's body weight where you know it.

Calorie cycling redistributes the same weekly calories: more on training days, less on rest days. The math this calculator uses is training day = average + gap x (rest days / 7) and rest day = average - gap x (training days / 7), where the gap is 10%, 20%, or 30% of the daily average. On a 2,400 kcal average with 4 training days and a 20% gap (480 kcal), that is 2,400 + 480 x 3/7 = 2,606 kcal on training days and 2,400 - 480 x 4/7 = 2,126 kcal on rest days - and 4 x 2,606 + 3 x 2,126 = 16,802 kcal, the same week as 7 x 2,400 = 16,800 within rounding.

How calorie cycling works - and why protein never moves.

Body composition is driven by the weekly average, not by any single day. Calorie cycling accepts that and asks a different question: given the week's calories are fixed, where should they land? The answer is to match food to activity - more fuel on the days a client trains hard, less on the days they barely move. The weekly total stays identical to a flat plan, which is why this calculator shows the week summed both ways: 7 x average, and training days x training calories plus rest days x rest calories. They always agree.

The macro logic follows the standard approach: protein stays constant across both day types, because muscle repair and satiety needs do not take rest days off - recovery from a hard session runs 24 to 48 hours, straight through the next rest day. Carbohydrate carries most of the swing, because it is the fuel that actually powers hard training and refills glycogen afterwards, so the extra calories on training days do the most good as carbs. Fat drifts modestly the other way - a slightly higher share on rest days, a slightly lower share on training days - to keep meals satisfying when carbs come down.

Who it suits: someone whose week genuinely varies - hard sessions on some days, very little movement on others. For them, a flat target underfuels the big days and overfeeds the sofa days, and cycling often makes a deficit easier to live with because training days feel generous.

Who it does not suit: anyone who finds variable targets stressful - two numbers to hit is twice the mental load, and adherence beats optimisation every time. And it is not for a client with a history of disordered eating: day-to-day shifts in "allowed" calories can feed exactly the preoccupation with food that a steady, boring target helps quiet. If that is your client, say so kindly, keep the target flat, and get qualified support involved where it is needed.

In practice a coach runs this once per client per phase. Start from the client's average target (from a TDEE estimate plus the phase goal), pick the split that matches how different their days really are, and you have two numbers: a training-day target and a rest-day target. Then map them to the program - the training-day number goes on the days with a scheduled session, the rest-day number on everything else. When the phase changes, rerun with the new average; the structure of the week stays put.

Start clients on the mild split and only widen it if the check-in data says the big days are still underfuelled or the low days are not moving the average. The moment a client reports the two-number system is stressing them out, collapse it back to the flat average - the week is identical either way, so nothing is lost.

What is calorie cycling?

Calorie cycling means eating more calories on training days and fewer on rest days while keeping the weekly total the same as a flat daily target. The weekly average drives the result - fat loss, maintenance, or gain - while the day-to-day distribution matches food to activity, so hard sessions are better fuelled and low-movement days are not overfed.

How do you calculate training-day and rest-day calories?

Start from your average daily target, pick a gap between day types (this calculator uses 10%, 20%, or 30% of the average for mild, moderate, and aggressive), then balance it: training day = average + gap x (rest days / 7) and rest day = average - gap x (training days / 7). Multiply out both day types and the week always sums back to 7 x average.

Why does protein stay the same on training and rest days?

Protein serves muscle repair and satiety, and both needs are constant day to day - muscle recovery after a hard session runs for 24 to 48 hours, which usually spans a rest day. Holding protein steady also keeps the plan simple to follow. That is why the swing between day types comes almost entirely from carbohydrate, with a modest assist from fat.

Why do carbs carry most of the swing in calorie cycling?

Carbohydrate is the primary fuel for hard training and it refills muscle glycogen afterwards, so extra carbs on training days go where they are most useful. Fat has no equivalent acute performance role, and protein needs are stable, so the standard approach is protein constant, fat roughly steady, and carbohydrate rising on training days and falling on rest days.

Does calorie cycling burn more fat than a flat calorie target?

Not by itself. Fat loss is driven by the weekly average, and this calculator keeps that average identical to a flat plan. What cycling can improve is training quality on hard days, hunger management on low days, and adherence for people whose activity genuinely varies. If a flat target is easier for a client to follow, the flat target is the better plan.

Who should not use calorie cycling?

Anyone who finds variable daily targets stressful, and any client with a history of disordered eating - shifting numbers day to day can feed a preoccupation with food that a steady target avoids. Beginners who have not yet built the habit of hitting one consistent number are also usually better served by a flat daily target first.
