What is the posterior chain?

The posterior chain is the line of muscles up the back of your body that does most of the heavy lifting in real movement, and the part that modern life quietly lets waste away. This entry explains which muscles make up the chain, why it earns its own name, the exercises that build it with an entry version for each, and how coaches program and deliver posterior chain work online.

the short answer

The posterior chain is the group of muscles along the back of the body - the calves, hamstrings, glutes, spinal erectors and the lats and upper back - that extend the hips and keep you upright. Working together they straighten the hips, hold the spine tall, and pull loads toward you, which makes them the driving force behind lifting, running, jumping and standing up. Because they sit out of sight and are easy to neglect, they are also the muscles a good program deliberately trains.

The chain runs from the ground up: calves, hamstrings, glutes, the muscles bracing the spine, and the broad back. What ties them together is not location but job. They fire as a team to extend the hip and hold the body tall, so it helps to see what each one does in movement rather than on an anatomy chart.

Muscle Where it is What it does in real movement
Calves Back of the lower leg (gastrocnemius and soleus). Push off the ground with every step, run and jump, and control the ankle when you land.
Hamstrings Back of the thigh. Extend the hip and bend the knee, driving you forward in each stride and helping you stand from a bend.
Glutes The seat and back of the hip (gluteus maximus and its neighbours). The main hip extensor and the engine of the chain: it stands you up out of a squat, drives a jump, and powers a sprint.
Spinal erectors The columns of muscle either side of the spine. Hold the torso upright and rigid so force from the legs actually reaches the bar or the ground.
Lats and upper back The broad back, plus the traps and muscles around the shoulder blades. Pull loads toward you, keep the ribcage stacked over the hips, and stabilise heavy carries and pulls.

Notice the theme in the last column: hip extension. The glutes and hamstrings straighten the hip, the erectors keep the spine rigid, and the calves and upper back anchor the two ends. That shared job is why coaches treat these muscles as one system, not five separate parts.

why the label exists

Why the posterior chain gets its own name.

Plenty of muscle groups do not get a special collective name, so it is worth asking why this one does. Three reasons keep it on every coach's radar:

  • -Modern life weakens exactly this line. Long hours seated leave the glutes idle and the hamstrings shortened, so the very muscles built to extend the hip spend most of the day switched off.
  • -Most people are front-dominant. We train what we can see in the mirror, so chests, arms and quads get the attention while the back of the body lags behind.
  • -Hip extension is the engine of almost everything athletic. Lifting a heavy object, sprinting, jumping and simply standing up all come down to driving the hips from bent to straight, and that is the posterior chain's core job.

Put those together and you get the practical case: for most clients, the fastest, most transferable strength gains come from loading the back of the body, precisely because it has been under-trained for years. Grouping the muscles under one name is a coaching shortcut for that priority.

The counterpart is the anterior chain, the muscles along the front of the body - quads, hip flexors, abdominals and chest - that flex the hip and push. A capable athlete needs both, and no single group makes you strong on its own; the posterior chain simply earns extra attention because it is the side people most often neglect.

Almost every posterior chain exercise is a variation on two patterns: the hinge, where the hips travel back and forward, and the pull, where you draw a load toward you. The list below spans both, with an entry version for each so you can meet a client where they are. Do not skip that step - a clean, hinge-driven rep beats a heavy, rounded one.

Two rows deserve a flag. The good morning is technique-dependent and loads the lower back directly, so it belongs with clients who own the hinge, not beginners. The Nordic curl is genuinely advanced: most people can only control the lowering phase at first, a reason to program it with eccentric loading in mind. How coaches program and deliver posterior chain work.

The honest starting point is balance. Most self-made programs skew toward pressing and quad work, so a reasonable default is to at least match posterior and pulling volume to the pushing volume rather than let the front of the body run away. Resist inventing a fixed ratio for every client; the better heuristic is to spot where a client is over- and under-loaded and correct the gap.

Bias posterior when

A client sits all day, has a flat or hesitant hinge, is coming back from a hamstring or back issue cleared to train, or is preparing for running or field sport.

Balance the pull and push

Match rowing and hinge work to pressing and squatting rather than chasing an exact number. Count sets across the week and even out the obvious lean.

Ease back off

Once the chain is strong and balanced, hold it there. Extra posterior volume is a fix for a gap, not a permanent tax on every program.

Is deadlifting enough to train the posterior chain?

It is a strong foundation, but not the whole job. The deadlift trains the glutes, hamstrings and erectors hard through hip extension, so it covers most of the chain in one lift. What it under-trains is the upper back as a prime mover, the calves, and the hamstrings in their knee-bending role. A well-rounded plan pairs the hinge with a rowing movement, some direct hamstring work, and a carry.

Why is the posterior chain important for runners?

Running is repeated hip extension. Every stride is your glutes and hamstrings pulling the ground behind you, while the calves store and return energy at the ankle. A strong posterior chain means more force per step, better running economy, and more resilience in the hamstrings and calves, which are common sites of running niggles. Runners who only do easy miles and never load the hips tend to leave power and durability on the table.

Can you train the posterior chain at home?

Yes, and effectively. Glute bridges, single-leg hip thrusts, floor back extensions, and slow bodyweight hamstring work already hit the chain. Add a single kettlebell or a set of bands and you have swings, rows, and loaded hinges. The limiter at home is usually loading the deadlift pattern heavily, but for general strength and health, bodyweight and one or two tools cover most clients well.
